This planner answers a single arithmetic question: given a current weight, a goal weight, and a number of weeks until a target date, what daily calorie deficit does that timeline imply? It combines three widely published pieces of maths — the Mifflin-St Jeor equation for Basal Metabolic Rate, a standard activity multiplier for Total Daily Energy Expenditure (TDEE), and the 7,700 kcal-per-kilogram energy-density convention — into one projection.

How Calorie Deficit Planner works

First the tool estimates BMR from weight, height, age, and sex using Mifflin-St Jeor, then multiplies it by the selected activity factor (1.2 for sedentary through 1.9 for very active) to approximate TDEE. Next it divides the total weight change by the number of weeks to get a required weekly rate, converts that rate to energy using 7,700 kcal per kilogram, and spreads it across seven days. Subtracting the daily gap from TDEE yields the projected daily intake. A timeline chart then plots the straight-line path from current weight to goal weight, with milestone dates at 25%, 50%, 75%, and 100% of the way.

The formula

Daily deficit = (|current − goal| × 7,700) / (weeks × 7)

Projected intake = TDEE − daily deficit

When the goal weight sits above the current weight, the same arithmetic runs in reverse and the tool reports a daily surplus instead of a deficit.

Where this method is most accurate

The 7,700 kcal/kg convention (3,500 kcal/lb) is a static model: it assumes the energy cost of a kilogram of body-weight change stays constant, and that expenditure does not shift as body mass falls. Research on energy balance — including the dynamic models behind the NIH Body Weight Planner — shows that expenditure declines as weight declines, so real-world change tends to run slower than a static projection, and the difference grows over longer timeframes. The projection is therefore most informative over short-to-moderate horizons (roughly 4–16 weeks) and reads best as a first approximation rather than a schedule.

What this tool does not do

The planner does not prescribe an intake, judge whether a goal or a date is appropriate, or account for metabolic adaptation, water-weight shifts, changes in lean mass, or day-to-day adherence. It performs a linear projection from the numbers entered and flags — descriptively — when the implied pace exceeds the roughly 1%-of-body-weight-per-week ceiling common in research literature, or when the projected intake falls beneath widely cited reference floors. Questions

How is the daily calorie deficit calculated?
The tool multiplies the total weight change by 7,700 kcal per kilogram, then divides by the number of days in the timeline. Moving from 85 kg to 78 kg over 16 weeks, for example, works out to 7 × 7,700 ÷ 112 days ≈ 481 kcal per day. Subtracting that gap from the estimated TDEE gives the projected daily intake.
Why 7,700 kcal per kilogram?
It is the metric form of the classic 3,500 kcal-per-pound convention, based on the approximate energy density of adipose tissue mixed with a small share of lean mass. It is a simplification: the true energy density of weight change varies with starting body composition and shifts over the course of a diet, which is one reason real-world results drift from static projections.
Does the planner account for metabolic adaptation?
No. The projection holds TDEE constant, while research on energy balance shows expenditure declines as body mass falls — the basis of dynamic models like the NIH Body Weight Planner. In practice the same intake produces a gradually shrinking deficit, so a straight-line timeline is best read as an early-phase approximation rather than a schedule.
What weekly rate appears in research as sustainable?
Intervention literature commonly reports rates around 0.5–1.0 kg per week, or roughly 0.5–1% of body weight per week, with slower rates associated with better lean-mass retention in some studies. The planner displays the weekly rate implied by the chosen date as a percentage of body weight and flags — descriptively — when it exceeds the 1% figure.
What if the projected intake looks very low?
Reference floors of 1,200 kcal per day for women and 1,500 kcal per day for men are widely cited as the point where meeting micronutrient needs without clinical supervision becomes difficult. When a projection falls beneath those figures the chart shows a caution note; the arithmetic still displays, but figures in that range are a conversation for a dietitian or physician, not a calculator.
Can the planner project weight gain as well?
Yes. When the goal weight sits above the current weight, the identical arithmetic runs in the other direction and the result is labelled a daily calorie surplus, with the projected intake equal to TDEE plus the gap.
